Sleep 101 2/2: how to improve your sleep quality in 9 steps

Light, dinner, caffeine, environment: 9 levers to improve your sleep

This article is the second part of our Sleep 101 series. In Part 1: what really happens when you sleep, we saw that sleep is not one uniform block. It depends on cycles, stages, circadian rhythm, proper stress regulation, stable blood sugar, an adapted environment, and sufficient recovery.

Here, we move into practice. The goal is to help you identify the levers that have the greatest impact on the quality of your nights.

Because restorative sleep does not begin the moment your head hits the pillow. It starts in the morning.

1. Start by resetting your biological clock

Your sleep strongly depends on your circadian rhythm: the internal clock that organizes your wake/sleep cycles, body temperature, cortisol, and melatonin. The most powerful signal for regulating this clock is light.

In the morning: expose yourself to natural light

Ideally, go outside within the first hour after waking. Even 10 to 15 minutes of natural light, even on a cloudy day, can help your brain understand that the day has started. This morning signal supports the natural morning cortisol peak, improves wakefulness, and facilitates melatonin production several hours later in the evening.

For people living at higher latitudes, working shifted schedules, or waking up before sunrise, a light therapy lamp can be useful, used in the morning for 20 to 30 minutes.

In the evening: lower light intensity

In the evening, the message sent to the brain should be the opposite: the day is ending.

From around 8 p.m., try to reduce bright lights, especially ceiling lights and white light. Choose low, warm, indirect lighting instead.

If you use screens, lower the brightness, activate night mode, and avoid overly stimulating content.

The goal is to stop sending your brain a daylight signal when you are trying to prepare for sleep.

2. Stabilize your schedule

We often look for the perfect routine: herbal tea, reading, breathing, magnesium, a warm bath. But if your schedule changes constantly, your body lacks reference points. Regularity is one of the most underestimated pillars of sleep.

Try to keep a relatively stable wake-up time, including on weekends. This is often more effective than focusing only on bedtime. Why? Because wake-up time recalibrates the entire biological day: morning light, cortisol, meals, activity, body temperature, sleep pressure, and melatonin.

The goal is not to be rigid. But alternating very early wake-ups during the week with long lie-ins on weekends can create a shift that feels like a mini jet lag. If your sleep is fragile, start by stabilizing your wake-up time for 10 to 14 days.

For people working shifted schedules, the goal is to create stable anchors around your own rhythm: as much as possible, keep a regular wake-up time after your main sleep period, expose yourself to bright light at the beginning of your "day," and gradually reduce light exposure in the 1 to 2 hours before bedtime, even if that bedtime happens during the day.

3. Create a real nervous system downshift

Many people do not have an isolated sleep problem. They have a transition problem. The body goes directly from a dense, bright, stimulating, cognitive, emotional day to a sudden instruction: "now, sleep."

But the nervous system does not work like a switch. It needs a downshift phase.

30 to 60 minutes before bed: create a buffer zone

This zone should be simple and repeatable. A few effective options:

  • write down the next day's tasks on paper to get the mental load out of your head;

  • do 5 minutes of breathing with a longer exhale than inhale;

  • read a non-stimulating book;

  • do some gentle stretching or a guided relaxation;

  • take a warm shower or an Epsom salt bath.

The idea is not to add another performance task to your day. The idea is to create a repeated signal: the day is over, the body can downshift.

Conversely, working late, replying to important messages, scrolling, watching a very intense show, or having an emotional conversation right before bed can keep the nervous system in a state of alert.

4. Adjust dinner to prevent nighttime awakenings

Sleep quality also depends on energy stability. A dinner that is too heavy, too late, or hard to digest can disrupt sleep onset. But a dinner that is too light, especially in someone who is active, stressed, or already under-fueled, can also contribute to nighttime awakenings. The goal is balance.

The ideal dinner for sleep

Try to build a meal with:

  • a source of digestible protein;

  • quality complex carbohydrates with a low to moderate glycemic index;

  • cooked vegetables, as they are easier to digest;

  • a source of healthy fats in moderate amounts.

Complex carbohydrates can be useful in the evening, especially for women in the luteal phase or people prone to nighttime awakenings. They support energy availability and may help calm the nervous system.

Conversely, a very sugary or alcohol-heavy meal can promote more pronounced blood sugar fluctuations and fragment sleep.

Timing

Try to finish dinner 2 to 3 hours before bed.

If you are hungry later, a small stabilizing snack may be helpful depending on the context: Greek yogurt, a few nuts, a low-glycemic fruit with a protein source, or another simple option that does not overload digestion.

5. Reduce the two major disruptors: caffeine and alcohol

Caffeine

Caffeine can affect sleep even when it does not clearly prevent you from falling asleep. Some people can fall asleep after a late coffee, but spend the night in lighter, more fragmented sleep, with less recovery.

If your sleep is fragile, test:

  • coffee only in the morning;

  • no caffeine after 12 p.m.;

  • be mindful of tea, matcha, energy drinks, and pre-workouts too.

Alcohol

Alcohol can feel like it helps you fall asleep because it has a sedative effect. But it degrades sleep quality: more fragmented sleep, nighttime awakenings, disrupted REM sleep, poorer recovery, and a higher heart rate.

If you want to objectively assess its impact, simply observe your sleep, nighttime heart rate, athletic recovery, mood, and energy the next day. The result is often very telling.

6. Create an environment that supports deep sleep

The three priorities are simple: darkness, coolness, silence.

Darkness: the bedroom should be as dark as possible. Blackout curtains, a sleep mask, reducing standby lights: every detail matters if your sleep is sensitive.

Temperature: a cool bedroom supports sleep onset and sleep continuity. In general, a temperature around 18 to 19°C works well for many people.

Noise: if you live in a noisy environment, try earplugs or white noise.

The goal is to limit micro-awakenings, even the ones you do not remember.

7. Use supplements as support if needed

Certain supplements may help depending on the context: magnesium, glycine, L-theanine, relaxing herbs. But they do not replace the foundations: light, rhythm, blood sugar, stress, environment, and recovery.

Any supplementation should be adapted to your context, especially in cases of medication use, pregnancy, breastfeeding, health conditions, or chronic illness.

Connected devices can be useful for observing trends. Interesting markers to track include:

  • schedule regularity;

  • nighttime awakenings;

  • nighttime heart rate;

  • heart rate variability;

  • body temperature;

  • respiratory rate;

  • perceived recovery upon waking.

The most useful information is not the score from one isolated night, but the evolution over several weeks. A tracker can help you see the impact on your sleep after a late dinner, alcohol, intense training, a stressful period, a phase of your cycle, or irregular schedules.

The right approach: observe, correlate, adjust.

9. Know when to investigate further

If, despite consistent adjustments, you continue to wake up exhausted, snore heavily, wake up with a dry mouth, experience morning headaches, significant daytime sleepiness, or wake up feeling like you are choking or gasping, it is important to speak with a healthcare professional.

And sometimes, biomarkers can help you understand the terrain: cortisol, blood glucose, insulin, HbA1c, CRP, ferritin, vitamin D, thyroid function, and micronutrient status.
